If you're looking to improve your endurance, strength and speed on the bike, following these essentials can go a long way.

1. Eat well.
In cycling, you are what you eat. On long rides, your body needs more energy than it can store. So it's important to eat before and during the ride.

2. Keep yourself hydrated.
Fluids are crucial to performance. Start drinking more water than normal two days before a big ride. During the ride, drink at regular intervals and be sure to drink before you get thirsty.

3. Think positive.
Going into training with the right attitude can make all the difference in reaching your goals.

4. Choose the correct gear.
Always choose a gear that allows you to spin comfortably, without putting excessive stress on your knees. Using the correct gear helps you avoid exhaustion during climbs.

5. Pedal smoothly.
Maintaining a consistent pedaling cadence helps you save energy during the ride and reduce the chance of injury.

6. Perfect your technique.
To ride as efficiently as possible, your body and bike must work seamlessly together. Even small refinements in your riding position can help improve comfort and aerodynamics.

Being in good shape gives you more energy.
7. Alternate riding positions.
Keeping your arms and legs in the same position for long periods can lead to tightness and fatigue. Combine sitting and standing during climbs to stretch and work different muscle groups.

8. Ride in a group.
Following closely behind another rider cuts down on wind resistance. When riding in a group, it's important to hold your line and stay alert.

9. Change things up.
To gain endurance and speed, try varying the intensity of your training rides - such as sprinting for short intervals or riding longer distances.

10. Don't forget recovery.
After a long ride, your body needs time to recover. Continue to hydrate and eat plenty of proteins and carbohydrates.
